What is TDEE?
Total Daily Energy Expenditure (TDEE) is the total number of calories your body burns in a 24-hour period, accounting for all physical activity and biological processes. Unlike Basal Metabolic Rate (BMR), which only measures calories burned at rest, TDEE provides a complete picture of your daily energy needs, making it the most useful number for designing a diet to reach any weight goal.
Understanding your TDEE allows you to make precise, evidence-based adjustments to your calorie intake. Whether you want to lose weight, gain muscle, or simply maintain your current physique, TDEE is your starting point.
How TDEE is Calculated
TDEE is calculated by multiplying your BMR by an activity multiplier that reflects how physically active you are throughout the day. Our calculator uses the Harris-Benedict activity factors as refined by the Mifflin-St Jeor framework:
- Sedentary (×1.2): Desk job, no structured exercise
- Lightly Active (×1.375): Light exercise 1–3 days per week
- Moderately Active (×1.55): Moderate exercise 3–5 days per week
- Very Active (×1.725): Hard exercise 6–7 days per week
- Extra Active (×1.9): Very hard training daily or a physical job
Most sedentary office workers with light activity outside work fall in the 1.2–1.375 range. If you have a physically demanding job or train intensely for sports, your multiplier will be higher.
Activity Levels Explained
Choosing the right activity level is critical for getting an accurate TDEE. Sedentary means you move very little — you drive everywhere, sit at a desk all day, and rarely exercise. Lightly active typically means you do low-intensity workouts a few times a week (walking, yoga, light cycling). Moderately active describes people who exercise consistently 3–5 days per week at a moderate intensity (running, swimming, resistance training). Very active applies to athletes in heavy training or people with physically demanding jobs who also exercise. Extra active is for elite athletes or those doing twice-daily training sessions.
When in doubt, start with a lower activity level estimate. Most people overestimate their activity and end up eating above their true TDEE, which leads to gradual weight gain over time.
Using TDEE for Diet Planning
Once you know your TDEE, you can set calorie targets based on your goal. For weight loss, aim for 300–500 calories below your TDEE. This creates a caloric deficit that leads to gradual, sustainable fat loss without excessive muscle loss. A 500 kcal/day deficit theoretically creates a deficit of 3,500 kcal/week, equating to roughly 0.45 kg (1 lb) of fat loss per week.
For muscle gain ("bulking"), a modest surplus of 200–500 kcal/day above TDEE provides the extra energy and nutrients needed to build new muscle tissue. A large surplus only leads to additional fat gain. For maintenance, simply eat at your TDEE — this should keep your weight stable week over week.
TDEE vs BMR: Key Differences
BMR represents your body's minimum energy requirement at complete rest. TDEE is BMR multiplied by your activity level and always represents a larger number. For most moderately active adults, TDEE is 1.4–1.6× their BMR. The gap between BMR and TDEE widens with increased physical activity. Understanding both helps you set realistic calorie targets — never eat below your BMR for sustained periods, and always use TDEE as your baseline for dietary planning.
